There is some truth behind it: every workout does not need to leave you exhausted, sore or struggling to walk the next day. But taken too far, that message can become misleading.
Improving your fitness generally requires you to challenge your body. If you want to become stronger, build stamina or improve cardiovascular fitness, your workouts need to create enough demand for your body to adapt.
The real question is not whether you should work hard.
It is how to balance challenging training with enough recovery to benefit from that hard work.
Exercise creates change by asking your body to do something beyond what it is currently used to.
Your heart and lungs need to work harder to improve cardiovascular fitness. Your muscles need resistance to become stronger. Your coordination, balance and stamina improve as you practise movements that initially feel challenging.
This does not mean every session needs to be completed at maximum intensity. However, if your workouts always feel completely comfortable and never progress, your results may eventually slow down.
Public-health guidelines reflect this balance. Adults are encouraged to include moderate or vigorous aerobic activity alongside muscle-strengthening exercise each week.[1] Both types of training involve effort, and strengthening work needs to challenge the muscles sufficiently to create adaptation.
Working hard is not something to fear. Feeling your heart rate rise, your muscles working and your stamina being tested can all be normal parts of an effective workout.
The work happens during the workout, but many of the adaptations happen afterwards.
Your body needs time to repair, refuel and respond to the demands you have placed on it. That is why rest and recovery are not the opposite of progress. They are part of how progress happens.
Research into training and performance describes successful training as a balance between overload and recovery. A temporary reduction in performance or some fatigue can be a normal result of challenging exercise. However, repeatedly applying excessive training load without enough recovery can lead to longer-lasting fatigue, declining performance and an increased risk of illness or injury.[2]
In other words, the goal is not to avoid stress on the body. The goal is to apply the right amount of stress and then allow your body to respond to it.
It is also important not to confuse normal training discomfort with a sign that something is wrong.

At the same time, persistent exhaustion, falling performance, unusually prolonged soreness, disrupted sleep, repeated illness or a complete loss of enthusiasm for training may suggest that your balance needs adjusting.[3]
Listening to your body does not mean stopping whenever a workout becomes difficult. It means learning the difference between productive effort and repeatedly pushing beyond what you can recover from.
Gentler movement can play an important role, but it should have a clear purpose.
A lower-intensity session may help you stay active while giving your body a break from harder training. It can also support mobility, balance, coordination and the habit of moving regularly.
Active recovery is not a guaranteed shortcut to faster recovery, and research comparing different recovery methods has produced mixed results.[4] Its value often lies in allowing you to move without adding another heavy training load.

Gentler movement has an important role, particularly during stressful or physically demanding periods. But it should support your overall training, not become a permanent substitute for effort if your goal is to improve.
